Body recomposition

Body recomposition means losing fat and gaining muscle over the same period. Progressive resistance training, adequate protein and a suitable calorie intake support it. The scale captures the combined change, so track body measurements and training progress too.

## Choose a starting point around maintenance

Moderate deficit

Prioritizes fat loss. Less energy can limit muscle gain and recovery.

Estimated maintenance

A useful reference for training and recovery. Stable weight can hide changes in fat and muscle.

Slight surplus

May support muscle growth. Fat loss is less predictable; more calories do not guarantee more muscle.

These are possible starting points, not proven boundaries. Murphy and Koehler (2022) found that energy deficits reduced lean-mass gains on average. Antonio et al. (2015) observed fat loss and lean-mass gain with higher reported intake, but food logs do not establish a measured surplus. Adjust from your response; a calculator cannot locate an exact recomposition range.

## What recomposition looks like underneath the scale

- Muscle
- Fat
- Scale weight

This illustration shows one possible pattern: fat falls, muscle rises and the two changes roughly offset on the scale. The amounts and timing are illustrative. In practice, weight can move in either direction, so combine its trend with measurements and training progress.

Direction matches controlled recomposition trials such as Longland et al., Am J Clin Nutr 2016; the magnitudes shown are illustrative. [View study](https://pubmed.ncbi.nlm.nih.gov/26817506/)

## The three levers of body recomposition

Training provides the muscle-building stimulus, protein supplies building material and calorie intake affects the energy available. Choose the combination for your starting point, then assess how fat and muscle change.

1. Calories around maintenance

A deficit is optional. Use estimated maintenance as a reference, then choose an intake that supports your goal, training and recovery. Review waist, weight and strength over several weeks before adjusting. See also: [TDEE calculator](https://www.recompai.com/tools/tdee).

2. High protein

Aim for about 1.6 to 2.2 g of protein per kg of body weight daily. Adequate protein supports muscle repair and growth alongside resistance training. The [protein calculator](https://www.recompai.com/tools/protein) helps estimate a daily target.

3. Progressive resistance training

Use progressive resistance training to support muscle retention and growth. Review performance and recovery as you progress. Turn your calorie and protein starting points into daily targets in the [macro calculator](https://www.recompai.com/tools/macros).

## How to know it is working

Fat loss and muscle gain can partly offset each other on the scale. Your weight may fall, stay similar or rise, depending on the size of each change. Stable weight alone does not prove recomposition; assess it alongside body measurements and training progress.

- Body fat percentage falling

Body-fat estimates are one progress signal. Measurement error can affect the trend, and a change in lean tissue does not establish muscle gain. Compare estimates with weight, body measurements and training progress. Track them in the [body fat calculator](https://www.recompai.com/tools/bodyfat).

- Lean mass holding or rising

Lean body mass includes muscle, water, bone and organs. This calculator estimates it from weight and body fat percentage. Errors in those inputs affect the result, and a change in estimated lean mass does not establish muscle gain. See also: [lean body mass calculator](https://www.recompai.com/tools/lbm).

- Waist ratios dropping

Waist measurements add context to the weight trend. Measure at the same location and under similar conditions, then compare over several weeks. Digestion and measurement technique can affect individual readings. See also: [waist-to-height ratio](https://www.recompai.com/tools/waist-height-ratio) and [waist-to-hip ratio](https://www.recompai.com/tools/waist-hip-ratio).

- Strength going up

More weight or more reps can reflect progress. Strength also improves through practice and technique, so it cannot prove muscle gain on its own. Compare performance with body measurements over time.

- The weight trend in context

Use a weekly weight trend rather than one weigh-in. Food, fluid and normal daily variation can move the scale; compare its direction over several weeks with waist measurements and training performance. A flat trend is inconclusive on its own.

## How long body recomposition takes

Changes may take months to become visible, and the pace varies with training, intake, recovery and starting point. Measurements and strength can provide useful signals before a photo comparison shows a difference.

Beginners and people returning to training may gain muscle more readily. Starting body fat and training experience can affect the pace, but neither determines an individual timeline. Lean, advanced lifters may choose a focused cut or bulk when one outcome matters more.

1. 01

    ### Record a baseline

Record weight, waist and training performance under similar conditions.

2. 02

    ### Review several weeks

Compare trends and recovery before changing your intake or training.

3. 03

    ### Keep checking over months

Keep what is working, and adjust when several signals point away from your goal.

Use these check-ins to compare trends, not to predict when your body will look different.

## Who body recomposition works for

Recomposition may suit someone who wants to lose fat and gain muscle over the same period, especially when beginning or returning to resistance training. Your starting body composition, training response and priorities matter.

If fat loss is the clear priority, consider a cut while training to retain muscle. If muscle gain is the priority and some fat gain is acceptable, consider a lean bulk. Recomposition remains an option, including for trained people, though gains may be slower. Use the [body recomposition calculator](https://www.recompai.com/body-recomposition-calculator) as a starting estimate and adjust from your response.

Cut

Prioritize fat loss while training to retain muscle.

Recomp

Work on fat loss and muscle gain together.

Lean bulk

Prioritize muscle gain and accept possible fat gain.

Choose a starting approach from your priority. Training experience, recovery and your weight, waist and strength trends help you decide whether to stay with it or adjust. These are options, not body-fat cutoffs or guaranteed outcomes.

Recomp AI brings your food log, weight trend and body measurements together. Review them alongside your training progress to decide whether your calorie target needs adjusting. Stable weight alone does not show whether you lost fat or gained muscle.

## Body recomposition questions

### What is body recomposition?

Body recomposition means losing fat and gaining muscle over the same period. It does not require a deficit. Training, protein, recovery and your starting point influence the result. Maintenance or a slight surplus can be possible approaches, but evidence from measured surpluses is limited. No calorie target guarantees both changes.

### Can you really build muscle and lose fat at the same time?

Yes, especially for beginners, people returning after a break, and those carrying extra body fat. The body can pull energy from fat stores to fuel muscle growth, as long as protein is high and training provides the stimulus. Lean, advanced lifters see the smallest effect.

### Why is the scale not moving during recomposition?

Fat loss and muscle gain can partly offset each other on the scale. Your weight may fall, stay similar or rise, depending on the size of each change. Stable weight alone does not prove recomposition; assess it alongside body measurements and training progress.

### How long does body recomposition take?

Measurable changes can occur within weeks, but visible changes often take months and vary widely. Compare weight and waist trends with training progress over several weeks; do not expect a fixed before-and-after date.

### How should I set calories for recomposition?

Use estimated maintenance to choose a calorie target, pair it with progressive resistance training and aim for about 1.6 to 2.2 g of protein per kg of body weight daily. Protein needs vary, especially during a deficit. Review progress and recovery before adjusting calories.
