Maintenance calories

Estimate your Total Daily Energy Expenditure from weight, height, age, sex, and activity level. Use it as the maintenance calorie anchor for fat loss, body recomposition, or lean muscle gain, then tune the target weekly from a 7-day weight trend.

## What is TDEE (Total Daily Energy Expenditure)?

Bodyweight follows one equation: change in weight equals calories in minus calories out. Calories in is straightforward, you eat them. Calories out is what people loosely call metabolism, and it has three components working at once: your basal metabolic rate (BMR), your physical activity level, and the thermic effect of food (TEF). Together they make up Total Daily Energy Expenditure, your daily calorie burn.

Calorie intake can range from a slight surplus to a moderate deficit around estimated maintenance. Choose a starting point that supports training, then adjust using changes in waist, weight and strength over several weeks.

## TDEE activity multipliers

TDEE is your BMR times an activity factor. These are the five multipliers the calculator uses; pick the row that matches a normal week.

| Activity level | × BMR | Who it fits |
| --- | --- | --- |
| Sedentary | × 1.2 | Desk job, <5k steps, little to no structured training. |
| Lightly Active | × 1.375 | 2-3 light training sessions or 6-8k daily steps. |
| Moderate | × 1.55 | 3-4 purposeful sessions + 8-10k steps. |
| Very Active | × 1.725 | Manual work or 5+ intense weekly sessions. |
| Athlete | × 1.9 | Two-a-days, competitive sport, or heavy labor. |

## TDEE calculator with body fat

The body-fat step is optional. Leave it blank and the calculator estimates resting energy from height, weight, age, and sex. Enter a body-fat percentage and it adds a second estimate built from your lean body mass, the tissue that drives most of your resting burn, next to the headline number. Two people at the same weight but different body composition do not burn the same calories. The gap between the two estimates shows how far the formulas disagree for you, not which one is right.

If you already measured body fat in the body fat or lean body mass calculator, the figure carries over and pre-fills this step automatically. The result then shows a lean-mass TDEE next to the headline Mifflin-St Jeor number, so you can compare the two formulas for your body composition.

## TDEE is the floor every recomposition protocol stands on

500–800 kcal / day

NEAT spread between people of identical height, weight, age and sex. The largest hidden variable inside TDEE.

±200 kcal / day

Typical Mifflin-St Jeor error. The estimate is a starting line, not a measurement.

100–200 kcal / week

Example adjustment size. Use several weeks of intake, weight, training and recovery trends to refine the maintenance estimate.

The green band illustrates possible starting intakes around estimated maintenance, including an optional deficit when fat loss is the priority. Larger deficits may limit training and lean-mass gains; a surplus may support growth while making fat loss less predictable. These boundaries are model examples, not proven biological cutoffs.

**NEAT is the lever you have most leverage over.** Daily walks, the stairs, a standing desk, parking far from the door. Two people with the same height, weight, and gym schedule can differ by 500 to 800 kcal a day on NEAT alone. It is why a friend can eat 1,000 calories more than you and stay just as lean.

**Large deficits can make progress harder.** A sustained deficit can reduce spontaneous activity and make training recovery harder. If fat loss is your priority, choose an intake you can sustain with adequate protein and resistance training. Use weight, waist, strength and recovery trends over several weeks to decide whether to adjust.

**The calculator is a starting line, not a finish line.** Mifflin is an estimate, not an exact maintenance measurement. Track intake and weight under similar conditions for several weeks, then adjust your starting intake in light of your goal, training and recovery. A short flat weight trend alone cannot show what happened to fat and muscle.

Recompose with Recomp AI

## From a TDEE estimate to a recomposition target that updates every week.

Recomp AI logs intake in a 30-second daily chat, watches the weight trend, and nudges your calorie target by 100 to 200 kcal when the trend drifts. The TDEE you see today becomes a moving baseline that follows your real metabolism.

## TDEE and body recomposition, explained

The questions people search when the calorie target on paper does not match what the scale is doing.

### What TDEE setting actually drives body recomposition?

Recomposition means losing fat and gaining muscle over the same period. It can happen across a range around estimated maintenance, from a slight surplus to a moderate deficit. Starting body fat, training experience, protein intake and the training stimulus influence the result. No calorie target guarantees both changes.

### How accurate is a TDEE calculator?

The Mifflin-St Jeor BMR formula has a typical error of about 200 kcal per day. Activity multipliers add another layer of estimation because they bundle non-exercise movement (NEAT) with structured training. Treat the calculator output as a starting point. Eat at it for 7 to 10 days, watch the weight trend, then adjust by 100 to 200 kcal a week until the trend matches the goal.

### Should I use TDEE or BMR to plan calories?

TDEE. BMR is what your body burns at complete rest, before any movement. Eating at BMR creates a deficit equal to every step, fidget, and workout you do, which is far too aggressive for recomposition and for most fat loss phases. Use TDEE as the anchor and define your target as a percentage of it.

### Why does my real maintenance not match my TDEE estimate?

Two reasons. First, BMR varies with lean body mass: at the same height and weight, a person with more lean mass tends to burn more at rest, which height-and-weight formulas cannot see. Second, NEAT (non-exercise activity) can swing 500 to 800 kcal a day between people who look identical on paper. Use the calculator to set the starting line, then let the scale and the mirror set the real one.

### What is NEAT and why does it matter so much?

NEAT stands for non-exercise activity thermogenesis: every calorie you burn outside of formal training. Walking, fidgeting, posture, chores, taking the stairs. It sits inside the physical activity component of TDEE and is the single largest source of variation between people. Increasing NEAT (a daily walk, a standing desk, parking far from the door) is often the highest-leverage move for fat loss because it adds calories burned without adding recovery cost the way more cardio does.

### Why does my metabolism slow down when I diet?

When the deficit runs too deep or too long, the body senses the fuel shortage and quietly downregulates NEAT. You fidget less, walk less, slump more. This is adaptive thermogenesis, and it is the strongest argument for moderate deficits over aggressive cuts. A 10 percent deficit, high protein, real training, and a weekly trend check protects metabolism and lean mass while still moving fat off.

### Do I need a TDEE calculator if I am only recomposing?

A TDEE estimate gives you a starting reference for intake. It is not a precise measurement of your needs. Recomposition can occur at different intakes around that estimate, so use several weeks of weight, waist and training data to refine your target.

### How often should I recalculate TDEE?

Recalculate when bodyweight changes by more than about 3 kg, when activity level shifts (a new training block, a desk job replaced with a standing one), or every 8 to 12 weeks during a long phase. Between recalculations, weekly trend-based adjustments of 100 to 200 kcal do most of the work.
